Well, there's no such thing as "the" formation for PvP/PvE for f2p. There just some partners that may work better for one of those purposes and some partner comboinations that work better than others.
And it also depends on where you stand. If you're still at the beginning where you still have to build up a decent base to just gain something at all, some options are more recommended that others that you can do when you already stand somewhere.
I'd say, If you're not even lv 110 yet, you shouldn't think about ex-skills or turning tavern partners red (cuz both costs hella silver and time. at least if you have to earn the red reishi manually in tavern (like I did). but ok, some events now give ridiculous amounts of that for free -.- ...).
For starters, one should build up a PVE-team that can earn decent silver (by killing/one-shoting ryokas and do decent damage to ES). Urahara is practically a must for pretty much everything that's to come (PVP, PVE, early game, late game, simply everything). Ikkaku is one of the best free PVE damage dealers, so get those two first. Assaulter-wise, you can complete your PVE-formation with either tavern kenpachi or shin grimmjow for the time being (shin grimmjow is prolly cheaper to get). These schould soon make you one-shot ryokas. Once you hit lv 110, you can replace kenpachi/shin grimmjow with uryu. fully modded, I'd say ikkaku and uryu perform about equally in PVE. Wit the upgrade to red, uryu becomes better.
For supporters, Ukitake is pretty much the best free one at damage dealing, completing a 2-3-0 formation. Without ex-skill, he has a good damage output by himself. With ex-skill, his own dmg may be lower (at least his skill's growth rate is), but instead he'll boost your entire formation's attack power; so he's basically a PVE supporter to keep forever for F2P (unless you get sth nice in ubp). Still, even tho she's harder (=more expensive) to get, cute orihime in soul cultivation is not that bad of a choice for pvp and pvp either. But I'd prefer ukitake in any way.
In PvP, it depends if you wanna go for the more "tactical" approach or the damage dealing one (or a mixed one). For tactical formations, the stunning supporters are best choices in early stage, so Gin and Aizen (or harribel and yoru, if you're not at such a high lvl yet). Once you can/want unlock an exclusive skill, then Shunsui is THE choice. Period. (I, personally, even have a reason to choose him over Hikifune).
For damage, you'll of course need partners with an AoE skill. In some early point of the game, you'll most likely rely on your main and his final skill for that for at least a short time. In tavern, there are basically only Barragarn and Byakuya for that. If you'll still be relying on your main a bit for PVP-damage, then I'd suggest barragarn with the ashizogi zan, if your main is ghost blade or spirit blade. if you have kido main, I'd rather suggest Byakuya. Sode no shirayuki goes best together with Byakuya, even tho it might be a hassle to get the 10k coupons for her (but from my personal experience, I would say she's worth it). Or just Kazeshini, which is more likely and common.
Finally, if we're still leaving out ex-skills and csb and honor shop partners, then I'd say, Yama from soul cultivation is still the best free damage dealer. I actually see no reason, why a F2P should NOT get him. (Tho truth be told, I felt that it's wiser to focus one's resources and efforts on him as 1 main damage dealer instead of splitting attack power between him and another partner. People who make Yama their one-man-army do that for a reason.)
If we're finally taking ex-skills into account, some partners gain a really new value. Like: Ukitake is now rather suitable for PVP as well. He won't just deal a decent dmg to the entire opponent's team EVERY round, he'll also increase the attack of the rest of your team. While ikkaku is normally "just" a good PVE attacker that is focused on damage output, his ex-skill makes him usefull for PVP as well, since he gains an AoE attack as wel. And since he's naturally a character with strong offensive and ex-skills also boost his power, you can expect him to deal some good damage with his ex-skill too. Byakuya is a bit of the opposite of Ikkaku: naturally a PVP partner, his ex-skill makes him a good choice for PVE.
And finally, Vanguards. Well, not that much to say there. H.ichi and starrk are the best ones, almost equal. As red partners, Ichi excels in terms of stats, of course. He's generally a tad more reliable and durable than Starrk and really does help your team's defense, so I'd recommend him if you are in need of a really good vanguard. But if you got some ressources together and think you can afford to ease up on your vanguard if nessccessary, there's nothing wrong with Starrk either; it's just that he's more offensive. Just his ex-skill puts him more on a defensive side again, but you'd need to focus your dodge on him then (personally, I like it tho).
And the rest of the VGs... Shinji is just a weak ass version of Starrk that needs too much work and ressources for a F2P to be put to good use. Komamura is durable, but that's all. He just stands there and survives and that's it. Nnoitra is not that bad, being the first tavern VG that actually helps your team's defense, so he's good if you're suffering from enemy AoE attacks that bypass your vanguard (which you most surely will at some point). But, h.Ichi is simply an improved version of Nnoitra.
And if you're making plans about ex-skills, maybe this might help you:
If you can afford to do soul cultivation to max extend every day (24mio silver per day, with the 10x buttons, of course), then you can fill the bar for it in roughly a month (a few days less actually). So Yama can be obtained in just a month. Filling the bar once with the 10x chances gives you ~1k ex frags. If you're not going for stones partners, or anything else in SC, then you know you can get additional 1k ex-fgrags in the shop there; so 2k ex-frags per month are possible.
The lv 70 and lv 80 tavern partners need ex-lvl 30 to unlock the ex-skill. LV 30 needs ~6k ex-frags. so it's possible to get one ex-skill after 3 months already. the higher tavern partners (Lv 90+) need ex-lvl 35, so 7000-8000 ex-frags, so prolly a month more.
